What is zinc?
Zinc is a trace mineral, like iron, copper and selenium. Its chemical symbol is Zn and its atomic number is 30.
It is called a “trace” mineral because the body contains much less zinc than major minerals such as calcium or magnesium.
An adult body contains approximately 1.5 g of zinc in women and around 2.5 g in men. A large proportion is distributed in skeletal muscle and bone.
Although the total amount is only a few grams, zinc has an exceptionally wide range of biological roles.

What does zinc do in the body?
One of the most important things to understand about zinc is how widely it is used throughout the body.
Zinc is required for the activity of hundreds of enzymes and is also involved in many cellular reactions and structural proteins.
Its roles include:
- supporting protein synthesis
- participating in DNA synthesis
- supporting normal cell division and cell signalling
- participating in normal growth and development
- contributing to normal taste function
- supporting the maintenance of tissues including skin
- participating in many processes required for normal cellular function

How much zinc do we need each day?
In Japan, zinc intake recommendations are established in the Dietary Reference Intakes for Japanese (2025 edition).

During pregnancy, no additional zinc allowance is set for the first trimester, while an additional 2.0 mg per day is recommended during the second and third trimesters.
During breastfeeding, an additional 3.0 mg per day is recommended.
It is important to distinguish between a recommended intake and a tolerable upper intake level.
The upper limit is not a target. For everyday nutrition, the practical goal is to meet an appropriate intake for your age and sex.
How much zinc do people in Japan actually consume?
According to Japan’s 2024 National Health and Nutrition Survey, average zinc intake among adults aged 20 and over was 8.2 mg per day across men and women combined.
This is a population average and does not indicate whether every individual is meeting their own needs.
Because zinc requirements vary by age and sex, it is more useful to consider this number alongside your own regular food choices.
Foods rich in zinc
Zinc is found in meat, seafood, eggs and dairy products, as well as nuts, seeds and legumes.
Among all foods, oysters are particularly well known for their high zinc content.

You do not need to rely on oysters alone
Oysters contain a large amount of zinc, but there is no need to eat the same food every day.
Beef, seafood, eggs, dairy foods, legumes, nuts and seeds can all contribute zinc to the diet.
Rather than focusing on a single food, it is usually more practical to think about zinc as part of a varied diet that also supplies protein and other minerals.
Did you know? Why are oysters so closely associated with zinc?
Oysters are not simply famous for zinc because of a health-food image. According to Japan’s food composition tables, raw farmed oysters contain around 14.0 mg of zinc per 100 g.
For comparison, the recommended daily intake for men aged 30–49 in Japan is 9.5 mg. This shows just how concentrated oysters are as a zinc source.
Of course, foods are eaten in different portion sizes, so it is more useful to consider actual serving size and the overall diet rather than comparing foods only by their per-100-g values.
Why zinc absorption changes with diet
With zinc, the amount you eat is only part of the picture. How much is absorbed also matters.
Zinc absorption from food is not fixed and can vary considerably depending on the overall diet.
One important factor is phytate, or phytic acid.
What is phytate?
Phytate is naturally found in foods such as whole grains, legumes, nuts and seeds.
It can bind to zinc in the digestive tract, which means diets high in phytate may reduce the proportion of zinc absorbed.
According to the US National Institutes of Health, zinc absorption can vary from around 5% to more than 50% depending on dietary composition.
This does not make plant foods “bad”. Whole grains, legumes, nuts and seeds also provide fibre and many valuable nutrients.
A more useful approach is to consider both zinc content and the overall composition of the diet.
Animal and plant foods provide different absorption conditions
In general, meals containing meat or seafood tend to provide conditions that allow zinc to be absorbed more readily than diets based heavily on high-phytate plant foods.
Plant foods can still provide meaningful amounts of zinc.
For people following vegetarian or vegan diets, it can therefore be useful to consider not only the amount of zinc in individual foods, but also the overall level of phytate in the diet.
What happens when zinc status is low?
Because zinc is involved in many tissues and cellular processes, low zinc status can be associated with a range of changes rather than one single sign.
Changes involving appetite, taste, skin, hair and growth may occur when zinc status becomes low.
Factors that can influence zinc status include:
- overall diet
- gastrointestinal absorption
- pregnancy and breastfeeding
- alcohol intake
- certain medical conditions
- some medications
Serum zinc concentration is used clinically when assessing zinc status, but it can be influenced by factors including age, sex, time of blood collection and health status.
For this reason, laboratory values are interpreted together with the wider clinical picture rather than as a standalone measure of diet or nutritional status.
If low zinc status is suspected, professional assessment is more useful than trying to identify the cause from symptoms alone.
Zinc and taste
One particularly interesting topic associated with zinc is taste.
Zinc is involved in normal taste function, and changes in taste can occur when zinc deficiency develops.
Taste changes can have many causes
Changes in taste can also be influenced by ageing, oral health, infections, medications and neurological conditions.
So if food suddenly tastes different, it is useful to consider the wider picture rather than assuming zinc is the only possible factor.
Researchers have also studied zinc in people with zinc-deficiency-related or unexplained taste disorders.
A systematic review and meta-analysis of randomised controlled trials published in 2023 included 12 studies and 938 participants.
This shows that the relationship between zinc and taste has been investigated in clinical research.
However, the doses and treatment periods used in these studies varied and should be understood as research conditions rather than everyday supplement recommendations.
Zinc and skin
Zinc also frequently appears in discussions about skin.
One reason is that zinc participates in protein synthesis, DNA synthesis and cell division.
Skin is a dynamic tissue in which new cells are continuously produced and older cells are replaced. Zinc is one of the nutrients involved in supporting these normal cellular processes.
Skin changes are also recognised as one of the possible features of more pronounced zinc deficiency.
For everyday skin health, however, zinc is only one part of a much larger nutritional and lifestyle picture. Protein, essential fatty acids, vitamins, other minerals, sleep and sun protection all matter too.
It is therefore more useful to think of zinc as a fundamental nutrient involved in maintaining body tissues, including skin, rather than as a standalone beauty ingredient.
Zinc and hair
Many people come across the idea that zinc is connected with hair.

What did a 2024 systematic review find?
A 2024 systematic review on androgenetic alopecia and micronutrients examined 49 studies published between 1993 and 2023.
Researchers looked not only at zinc, but also at B vitamins, vitamin D, iron, selenium, copper and other nutrients.
Some studies reported associations involving zinc, while findings were not consistent across all studies.
This is why hair nutrition is better viewed as a broader nutritional question rather than something determined by a single mineral.
Hair is influenced by multiple nutrients as well as genetics, hormones, age and general health.
Zinc and testosterone research
Searches for zinc often bring up the terms “male hormones” and “testosterone”.
The relationship between zinc and testosterone has indeed been studied for many years.
A 2023 systematic review
A systematic review published in 2023 included 38 studies examining zinc and serum testosterone.
However, only eight were human studies; the remainder were basic research.
The human studies also differed in baseline zinc status, baseline testosterone levels, zinc form, elemental zinc dose and duration.
When looking at this area of research, useful questions include:
- what was the participants’ zinc status before the study?
- what were testosterone levels at baseline?
- what zinc form and dose were used?
- how long did the study last?
Zinc is also being studied in relation to physiological processes involved in male reproduction.
For everyday supplementation, the most practical approach is to view zinc as an essential nutrient that should be consumed in an appropriate amount, rather than choosing a high dose solely for a specific hormonal outcome.
Different forms of zinc supplements
Zinc supplements are available in several forms, including:
- zinc gluconate
- zinc citrate
- zinc acetate
- zinc sulfate
- zinc oxide
- zinc picolinate
- zinc glycinate / zinc bisglycinate
These names refer to zinc combined with different acids, organic acids or amino acids.

Do different zinc forms have different absorption rates?
Yes. Human studies have compared the absorption of several zinc forms.
In one crossover study involving 15 young adults, participants received 10 mg of elemental zinc. Reported absorption was approximately 61.3% for zinc citrate, 60.9% for zinc gluconate and 49.9% for zinc oxide.
A 2024 narrative review of human studies also discussed studies in which forms such as zinc glycinate and zinc gluconate showed relatively good absorption.
However, not every zinc form has been directly compared under identical conditions in the same population.
For this reason, supplement comparison works best when you look at form, elemental zinc amount, daily intake and overall product design together rather than assuming one form is always “the best”.
What does “elemental zinc” mean?
One of the most useful concepts when comparing zinc supplements is elemental zinc.
“100 mg zinc gluconate” does not mean 100 mg of zinc
If a product lists “100 mg of zinc gluconate”, the entire 100 mg is not zinc itself.
The number also includes the gluconate portion chemically bound to the zinc.
What you really want to compare is:
How many milligrams of actual zinc does the product provide?
For example, an international Supplement Facts panel might say:
Zinc 15 mg
(as zinc gluconate)
In this case, the key zinc amount is 15 mg.
Once you understand elemental zinc, it becomes much easier to compare products that use different zinc compounds.
Why zinc and copper balance matters
One of the most important things to understand when using zinc supplements over a longer period is the relationship between zinc and copper.
Both are essential trace minerals, but their absorption pathways interact. High zinc intakes over an extended period can interfere with copper absorption.
The US National Institutes of Health notes that consuming 50 mg or more of zinc per day for several weeks can interfere with copper absorption.
Japanese tolerable upper intake levels are lower than this amount, so for everyday supplement use it makes sense to check both the product label and the relevant Japanese dietary reference values.
Minerals work as part of a larger nutritional system
The relationship between zinc and copper is a useful reminder that minerals should not always be considered in isolation.
Magnesium, iron, zinc and copper each have different functions, but their metabolism can overlap.
Rather than choosing supplements only by looking for the largest number on the label, it is more useful to consider overall dietary intake and mineral balance.
How to choose a zinc supplement
1. Start with your everyday diet
Zinc can be obtained from oysters, meat, seafood, eggs, dairy foods, nuts, seeds and legumes.
Looking at your usual diet first can help you decide how a supplement might fit into your overall nutrition routine.
2. Check the zinc form
Products may contain zinc gluconate, citrate, glycinate, picolinate, oxide or other forms.
Checking the form gives you more information about the product than price alone.
3. Check elemental zinc
Look at how many milligrams of actual zinc are provided, rather than relying only on the total weight of the zinc compound.
This is particularly useful when comparing international supplement labels.
4. Check the daily amount and upper intake level
The goal with zinc is to meet nutritional needs appropriately.
Check both the amount per capsule and the total daily serving, and keep the relevant tolerable upper intake level in mind.
5. Check for overlap with other supplements
Multivitamin-mineral and beauty supplements may already contain zinc.
If you use more than one product, it is useful to calculate your total daily elemental zinc intake rather than looking at each product separately.
Safety, excess intake and medication interactions
Zinc has a tolerable upper intake level
Japan’s Dietary Reference Intakes (2025 edition) establish age- and sex-specific tolerable upper intake levels for zinc.
For adults, these are generally 40–45 mg per day for men and 35 mg per day for women.
For everyday nutrition, the goal is to use an amount that fits your diet and nutritional needs rather than simply choosing the highest-dose product.
Higher intakes can cause gastrointestinal symptoms
Excess zinc can cause nausea, stomach discomfort and reduced appetite.
Long-term high-dose intake may also interfere with copper absorption, as discussed above.
High-dose iron can affect zinc absorption
Taking a high-dose iron supplement at the same time as zinc may affect zinc absorption.
The NIH notes that taking 25 mg or more of elemental iron at the same time as a zinc supplement can reduce zinc absorption.
If you use several mineral supplements, it can be helpful to check both the amounts and the timing.
Some medicines may need to be separated from zinc
Zinc can interact with the absorption of some quinolone and tetracycline antibiotics when taken at the same time.
Other medicines, including penicillamine, may also require separation from zinc supplements.
If you take prescription medication, tell your doctor or pharmacist exactly which supplements you use so they can advise you on appropriate timing.
