What is magnesium?

Magnesium is a mineral, just like calcium, potassium, sodium, zinc and iron. Its chemical symbol is Mg and its atomic number is 12.

An adult body contains around 25 grams of magnesium, with roughly 50–60% stored in bones and teeth.

Most of the remaining magnesium is found in soft tissues such as muscle, while only a very small proportion is present in the bloodstream.

Although the total amount in the body is relatively small, magnesium is involved in a surprisingly wide range of biological processes.

The name magnesium is linked to Magnesia, an ancient region of Thessaly in Greece.

Today we mostly think of magnesium as a nutrient, but its name has roots that go back to an ancient geographic location.


What does magnesium do in the body?

One of the most important things to understand about magnesium is that it is involved in a very large number of enzyme-driven reactions.

Magnesium is known to participate in more than 300 enzyme systems in the body.

Its roles include:

  • supporting reactions involved in energy production
  • contributing to protein synthesis
  • supporting DNA and RNA synthesis
  • participating in nerve signalling
  • supporting normal muscle contraction
  • helping regulate the movement of ions such as calcium and potassium
  • contributing to the structure of bone

In other words, magnesium is not a mineral with just one single job. It works more like a behind-the-scenes mineral that supports many different processes throughout the body.

The interesting connection between magnesium and ATP

Cells rely on a molecule called ATP, or adenosine triphosphate, for many energy-related processes.

ATP is often described as the body’s “energy currency”, and in many biochemical reactions it functions in association with magnesium.

This is one reason magnesium frequently appears in discussions about energy metabolism.

How much magnesium do we need each day?

In Japan, recommended magnesium intakes are set in the Dietary Reference Intakes for Japanese (2025 edition).

During pregnancy, an additional 40 mg per day is recommended above the amount for women of the same age. No additional magnesium allowance is specified for breastfeeding women.

How much magnesium do people actually consume?

According to Japan’s 2024 National Health and Nutrition Survey, the average magnesium intake among adults aged 20 and over was 248 mg per day across men and women combined.

This figure is a population average and does not tell us whether any individual person is meeting their own needs. Requirements vary with age and sex, so it is more useful to look at the number alongside your usual eating pattern.

People whose diets rely heavily on refined grains and contain relatively few legumes, whole grains, nuts, seeds and vegetables may find it worthwhile to review their overall food choices.


Foods rich in magnesium

Magnesium is not limited to unusual or specialised foods.

It can be found in legumes, nuts and seeds, whole grains and green leafy vegetables, among many other foods.

The following are examples based on Japan’s Standard Tables of Food Composition.

These values are per 100 g of edible portion. Actual serving sizes will vary, and nutrient values can also differ depending on variety, processing and cooking methods.

Think in combinations rather than one “magnesium food”

There is no need to rely on one food alone. A more practical approach is to build magnesium-rich foods into a varied diet.

  • replace some refined grains with brown rice or other whole grains
  • include tofu, natto or other legumes
  • add green leafy vegetables to meals
  • include moderate amounts of nuts or seeds as snacks

These foods also provide other nutrients such as protein, fibre, vitamins and additional minerals.

The green pigment plants use for photosynthesis, chlorophyll, contains a magnesium ion at the centre of its molecular structure.

How much magnesium is absorbed from food?

Not all of the magnesium we eat is absorbed into the body.

In general, around 30–40% of dietary magnesium is absorbed.

The exact amount varies depending on factors such as total intake, food composition and the body’s magnesium status.

Supplement forms can also differ in solubility and bioavailability, which is one reason magnesium supplements come in several different chemical forms.

This is why it helps to look beyond the headline number on a bottle and consider the form of magnesium and the actual amount of magnesium provided.


What happens when magnesium intake is low?

The body has systems that help keep magnesium within a relatively stable range, and the kidneys play an important role in this regulation.

However, magnesium status can be affected when intake remains low over time, or when health conditions, gastrointestinal absorption, kidney function, certain medicines or heavy alcohol intake alter the way magnesium is absorbed or excreted.

When magnesium deficiency develops, possible early signs can include reduced appetite, nausea, fatigue and weakness.

More pronounced deficiency may be associated with numbness, muscle contractions or cramps, and abnormal heart rhythms.

These symptoms can have many different causes. If they are persistent or concerning, a professional medical assessment is the most useful way to understand what may be happening.


Magnesium, muscles and nerves

Magnesium is often mentioned in discussions about muscles because it plays a role in muscle contraction and nerve signalling.

Muscle function depends on several electrolytes, including calcium, potassium, sodium and magnesium.

Magnesium participates in ion movement and enzyme reactions that help support the normal communication between nerves and muscles.

This is also why magnesium receives attention in sports nutrition. However, exercise-related muscle function is influenced by many factors, including hydration, energy intake, training load, sweating, other electrolytes and recovery.

For physically active people, magnesium makes the most sense when viewed as one part of the larger picture of nutrition, hydration and rest.


Magnesium and sleep

Magnesium is frequently discussed in relation to sleep.

Because magnesium is involved in normal nerve function, researchers have investigated whether magnesium status or supplementation may be related to different aspects of sleep.

What do systematic reviews tell us?

A systematic review published in 2023 examined nine studies involving 7,582 adults.

Some observational studies reported associations between magnesium status and sleep, while randomised controlled trials produced more varied findings.

This makes magnesium and sleep an interesting area where human research is still developing.

A 2025 human trial of magnesium bisglycinate

A randomised, double-blind, placebo-controlled trial published in 2025 involved 155 healthy adults aged 18–65 who reported poor-quality sleep.

Participants received either magnesium bisglycinate providing 250 mg of elemental magnesium per day or a placebo for four weeks.

The primary outcome, the Insomnia Severity Index (ISI), showed a difference between the groups, although the effect size was small.

An important lesson from studies like this is that research results should be read together with the form used, elemental magnesium dose, study duration, participant characteristics and outcome measures.

A 2026 study of magnesium L-threonate

In 2026, another randomised, double-blind, placebo-controlled study examined magnesium L-threonate in 100 adults aged 18–45 who were dissatisfied with their sleep. Participants were followed for six weeks.

The study assessed both cognitive function and sleep. Some self-reported sleep measures differed between groups, while objective sleep measures collected with a wearable device did not show the same group differences.

This is a useful reminder that how people feel and what objective devices measure do not always move in exactly the same way.

For this reason, it is worth paying attention not only to the headline result of a study, but also to how sleep was measured.

Sleep itself is influenced by many factors, including light exposure, circadian rhythm, caffeine, alcohol, exercise, stress, bedroom environment and health conditions.


Why is magnesium often discussed with stress?

Magnesium has also been studied in relation to stress and anxiety.

One reason for this interest is that magnesium is involved in the normal functioning of the nervous system.

A systematic review published in 2024 examined 15 intervention studies involving magnesium supplementation, sleep and anxiety-related outcomes.

Several studies reported changes in certain outcomes, but study populations, magnesium forms, doses, durations and combinations with other ingredients varied considerably.

The most useful way to interpret this area is to separate magnesium’s established nutritional role in nerve function from the findings of individual supplementation studies conducted under specific conditions.

During stressful periods, nutrition is only one part of the picture. Sleep, physical activity, recovery time and the wider living or working environment all matter as well.


Magnesium and constipation: food, supplements and medicines

Constipation is another topic that often appears when searching for magnesium.

The key point is that magnesium supplements used for nutritional purposes and magnesium preparations used as medicines have different purposes and directions for use.

Magnesium oxide is also used as a medicine

In Japan, magnesium oxide is used medically for purposes including antacid and laxative treatment.

When it is used as a medicine, it is taken according to the dosage and directions established for that pharmaceutical product.

By contrast, magnesium sold as a nutritional supplement is intended to complement the everyday diet.

Keeping these categories separate makes it much easier to understand the different kinds of magnesium information found online.

Check the daily amount on supplement labels

Higher supplemental magnesium intakes can cause diarrhoea and abdominal discomfort in some people.

This is why it is useful to check not only the large number printed on the front of a product, but also the actual magnesium amount and the suggested daily serving.


Different forms of magnesium supplements

Magnesium supplements can contain several different forms, including:

  • magnesium oxide
  • magnesium citrate
  • magnesium chloride
  • magnesium glycinate / magnesium bisglycinate

Do different forms have different bioavailability?

Yes. Researchers have compared how different magnesium forms dissolve and are absorbed.

A 2021 systematic review of 14 studies found an overall tendency for organic magnesium compounds to show greater bioavailability than inorganic forms. The proportion absorbed also appeared to depend on the amount consumed.

Human studies comparing magnesium citrate with magnesium oxide have also reported higher solubility and bioavailability for magnesium citrate under the conditions studied.

What does “elemental magnesium” mean?

One of the most useful terms to understand when reading magnesium supplement labels is elemental magnesium.

Total compound weight is not the same as magnesium itself

For example, a label may say:

Magnesium Bisglycinate 1,000 mg

That does not mean the product contains 1,000 mg of magnesium itself.

The number includes the other components chemically bound to magnesium.

A label may instead say:

Magnesium 250 mg
(as magnesium bisglycinate)

In this example, the key amount to compare as magnesium is 250 mg.

In the United States, Supplement Facts panels report the amount of elemental magnesium rather than the total weight of the magnesium compound.

Look beyond the biggest number on the label

When comparing products, check:

  • which form of magnesium is used
  • the total amount of the magnesium compound
  • the actual elemental magnesium amount
  • how many capsules or tablets provide that amount
  • the suggested daily serving

Once you know how to read these details, magnesium labels become much easier to compare.


How to choose a magnesium supplement

1. Start with your everyday diet

Magnesium is available from many foods, including legumes, whole grains, nuts, seeds and leafy green vegetables.

Looking at your usual diet first can help you decide how a supplement might fit into your overall nutrition routine.

2. Check the magnesium form

Products may contain magnesium oxide, citrate, glycinate, malate, L-threonate or other forms.

Understanding the form gives you more useful information than comparing products by price alone.

3. Check elemental magnesium

Look for the amount of actual magnesium provided, rather than relying only on the total weight of the raw material or compound.

This is especially helpful when comparing international supplement labels.

4. Look at the daily serving

Some products provide their daily magnesium amount in one capsule, while others use several capsules or tablets.

Capsule size, number of servings and overall convenience can all matter when choosing a product you plan to use regularly.

5. Check for overlap with other supplements

Multimineral products and combination supplements may already contain magnesium.

If you use several products, it helps to look at your total daily supplemental intake rather than viewing each product in isolation.


Safety, excess intake and medication interactions

Food and supplements are treated differently when setting upper limits

Japan’s Dietary Reference Intakes (2025 edition) do not establish a tolerable upper intake level for magnesium from ordinary foods.

However, for magnesium obtained from sources other than ordinary food, including supplements, the adult tolerable upper intake level is 350 mg per day.

This 350 mg figure does not mean that total magnesium from food plus supplements must remain below 350 mg.

It applies specifically to magnesium consumed from sources other than ordinary foods.

More is not always the goal

Higher amounts of supplemental or medicinal magnesium can cause diarrhoea, nausea or abdominal discomfort.

For everyday use, the practical approach is to check the product label and follow the suggested serving rather than focusing only on the largest possible dose.

People with impaired kidney function

The kidneys play an important role in regulating magnesium balance.

People who have been advised that their kidney function is reduced should speak with a doctor or pharmacist before using magnesium supplements or magnesium-containing medicines.

Some medicines may require separation from magnesium

Magnesium can affect the absorption of some medications, including certain antibiotics and medicines used for osteoporosis.

Some medicines may also influence magnesium status when used over longer periods.

If you take prescription medicines, it is helpful to tell your doctor or pharmacist exactly which supplements you are considering so they can advise you appropriately.
